How to stay on track during the Fourth of July

It can feel tough to stay on track during the holidays, especially the 4th of July between grilled food, snacks, long boat rides, parades, fireworks, and late nights. It can include a lot of sitting, food that you may not normally be surrounded by, and lack of access to a gym. All of this can make it feel like your routine is completely off, but you have to remind yourself: one day does not erase months, or even years of hard work in the gym.
The goal over the holiday weekend isn’t perfection. It’s simply making choices that help you enjoy the fun while still feeling good and staying aligned with your goals. Here are a few ways to stay active and make mindful decisions over the 4th so you don’t feel like you’re taking two steps backward by Monday.
1. Get in a quick bodyweight workout
If you can’t make it to the gym, a short workout at home or outside are great options. Even 10–15 minutes can help you feel energized and accomplished.
Try a few rounds of:
Squats
Push-ups
Lunges
Planks
Calf raises
Tricep dips
Sit-ups
2. Stay active by playing games
Movement doesn’t always have to look like a workout. The 4th of July is the perfect time to stay active in fun ways.
Some great options:
Bean bag toss
Spikeball
Sand volleyball
Pickleball
Swimming
Golf
3. If you’re traveling, go explore
If you’re away for the weekend, use it as an opportunity to move your body in a different way. Go for a long walk, bike ride, rollerblade, hike, or just explore a new area. Every step counts.
4. Bring snacks that help you stay balanced
If you know you’ll be around lots of treats and party food, bringing a few balanced snack options can help you make choices that leave you feeling better.
Some easy ideas:
Fresh fruit or dried fruit
Veggie tray with hummus
Meat, cheese, and crackers
Mixed nuts
5. Stay on top of your water intake
Hydration is especially important when you’re outside in the heat, and even more important if alcohol is involved. A good goal is to drink half your goal body weight in ounces of water throughout the day. If you’re drinking alcohol, try alternating each drink with a glass of water.
6. Build your plate with balance first
If all of your favorite holiday foods and desserts are on the table, try this strategy: fill your plate with protein, carbs, and color first…THEN, if you still want something sweet, go back for one or two of your favorite treats.
This can help you feel satisfied while still enjoying the foods you love, and not feeling the need to overeat later on.
7. Prioritize sleep when you can
Late night celebrations can make sleep tough, but getting quality rest still matters for your energy, recovery, and having an overall consistent routine. Aim for 7–9 hours, even if that means fitting in an afternoon nap.
8. Set realistic expectations
It’s okay if your holiday weekend doesn’t look exactly like your normal routine - it shouldn’t. That’s part of what makes holidays special. Give yourself permission to enjoy the celebration while still making choices that help you feel your best. Progress isn’t about perfection; it’s about consistency over time.
One weekend won’t undo all of your hard work.
9. Plan for a Sunday reset
One thing that can be really helpful after a holiday weekend is getting home early enough on Sunday to do a little “reset”. This gives you a chance to get back into a routine and set yourself up for the week ahead.
Your Sunday reset could include:
Cleaning up the house or yard after the weekend
Going for a walk
Doing a light bodyweight workout
Stretching or mobility work
Meal prepping for the week
Getting to bed on time

Enjoy the 4th of July. Eat the food, make memories, stay active when you can, and give yourself some grace. Progress isn’t about being perfect on every holiday, it’s about consistently making choices that support your goals over time.
One day won’t ruin your progress, and one weekend doesn’t define your fitness journey. Do your best, enjoy yourself, and get back into your routine after the holiday.
